The evidence
What the research shows
Bedtime caffeine is a silent deep-sleep eraser. In a controlled trial, 400 mg of caffeine taken six hours before bed cut slow-wave sleep — the deepest, most restorative stage — from about 71 minutes to 49, roughly a third less. Total time in bed was almost unchanged, which is why people miss the effect and keep the afternoon coffee.

Mechanism
Why it works this way
Your body runs on an internal 24-hour clock that schedules alertness, hormone release and sleep. When your working hours clash with that rhythm you accumulate “social jetlag” — the effect of crossing time zones every week without leaving home.
Bright light early in the day is the main signal that sets the clock: it shuts down melatonin and brings forward the morning cortisol rise that drives alertness. Miss that signal and the whole day runs late — including the point at which you can fall asleep.

Anchor your clock with morning light
- What to do
- Get outside into direct daylight — not through a window or a windshield, and not wearing sunglasses. On dark or heavily overcast mornings, use a 10,000-lux light-therapy lamp instead.
- When
- Within 30 to 60 minutes of waking. Ten to fifteen minutes on a clear morning; twenty to thirty on an overcast one.
- Expected outcome
- A sharper cortisol wake-up, an earlier and more consistent melatonin onset at night, and — over a week of consistent daytime light — the kind of cognitive gain Boubekri and colleagues measured.
